MTB nutrition: fuelling a cross-country race
A cross-country MTB race lasts 1.5 to 2 hours, but at an intensity that hugs threshold from start to finish — on terrain that almost never lets both hands leave the bars. You can't open a bar in a singletrack descent: the nutrition strategy is decided before the start and at the bottle. This guide covers how to reach the line with full tanks, and how to fit 60 to 80 g/h of mostly liquid carbs into a technical course.
Before the start: full tanks
In a short, very intense effort, your starting glycogen does much of the work. The day before: a carb-rich day (6 to 8 g/kg is enough for under 2 hours of racing), easy-to-digest foods. On the morning: a 2-3 g/kg meal 3 hours out, low in fibre and fat for a calm stomach at the gun. In the final 15 minutes, an isotonic gel — caffeinated if you've tested it — gives a last boost with no digestive risk.
In the race: liquid first
During the race, liquid is king: one bottle of concentrated carb drink (60-80 g per 500 ml, tested in training) hits the hourly target in a few sips taken on the rolling sections. On your course recon, identify the two or three windows where drinking is possible — a wide climb, fire road, the tech zone — and anchor your intake there. A gel in the pocket tops things up at half-race if a window opens. Don't bother with solids: over 2 hours at this intensity, they add nothing liquid doesn't do better.

After the effort
XC race intensity bites deep into glycogen despite the moderate duration. Within 30 minutes: recovery drink (20-25 g protein + carbs), then a full meal within 2 hours. If you're racing heats or again the next day, the reload window becomes the priority the moment you cross the line.
Common mistakes
- Starting with plain water 'because it's short'
- Trying to open a bar on singletrack and ending up eating nothing at all
- Testing a concentrated drink mix for the first time in a race
- Skimping on the pre-race meal and betting everything on the start-line gel
- Skipping recovery because the race 'only' lasted 2 hours
